Keto fats and oils: which to use and which to avoid

Fat is the backbone of a keto diet — it replaces the energy from carbohydrates and makes up the largest share of your daily macros. But not all dietary fats work the same way. The cooking oil on your stove, the butter on your vegetables, and the MCT oil in your coffee are not interchangeable, and some of the oils that have been marketed as "heart-healthy" for decades are the first things worth dropping when you go keto.

The fats to reach for

Butter and ghee

Both come from cow's milk fat and are stable at cooking temperatures. Butter is around 63% saturated fat and carries fat-soluble vitamins (A, D, E, K2). Ghee is clarified butter — the milk solids removed — which raises the smoke point to roughly 485°F (250°C) and makes it suitable for higher-heat cooking. People who are sensitive to dairy often tolerate ghee well because the lactose and casein go out with the solids.

Either is a reliable everyday cooking fat.

Tallow and lard

Beef tallow and pork lard were the standard cooking fats in most cultures before industrial seed oils displaced them. Both are highly stable, have high smoke points, and add flavor. Tallow is roughly 50% saturated and 42% monounsaturated; lard runs closer to 40% saturated and 45% monounsaturated. They perform well at high heat — ideal for frying or searing.

If you can find grass-fed tallow, the fat profile improves slightly (higher CLA and omega-3 content), but conventionally raised versions are still a reasonable choice.

Olive oil

Olive oil is primarily oleic acid, a monounsaturated fat, and one of the most studied dietary fats in the world. It's appropriate for low-to-medium heat cooking and is excellent cold — on salads, drizzled on finished dishes, or as a dipping fat. Extra virgin olive oil has a smoke point around 375°F (190°C); it degrades at higher temps, so save it for applications where heat is modest.

Avocado oil

Avocado oil is also high in oleic acid but handles heat significantly better — refined avocado oil has a smoke point near 520°F (270°C), which makes it one of the few plant oils that works well for high-heat cooking. It's neutral in flavor, which makes it versatile. It's more expensive than most alternatives, but if you want a plant-based option for searing or roasting, this is the one to use.

Coconut oil

Coconut oil is about 90% saturated fat, which makes it highly resistant to oxidation and stable at cooking temperatures. It has a distinctive flavor that works well in some applications (curries, fat bombs, baking) and poorly in others. The medium-chain triglycerides in coconut oil — particularly lauric acid, capric acid, and caprylic acid — are metabolized differently than long-chain fats, converting to ketones more readily. That's part of why MCT oil, which isolates those chains, is popular as a supplement. Coconut oil isn't as concentrated a source as pure MCT oil, but it has a place in a keto kitchen.

The fats to avoid

Seed and vegetable oils

Canola, soybean, sunflower, corn, safflower, cottonseed, and generic "vegetable oil" are the main category to skip.

The reason isn't primarily saturated vs. unsaturated — it's the omega-6 load and oxidation stability. These oils are high in polyunsaturated fats, particularly linoleic acid (an omega-6 fatty acid). Polyunsaturated fats have multiple double bonds in their carbon chains, which makes them chemically reactive. At room temperature, that reactivity is slow. Under heat, light, or exposure to air during processing, it accelerates — the oils oxidize, forming aldehydes and other compounds that aren't present in unprocessed fat.

Industrial seed oils also go through extensive processing: high heat, chemical solvents, deodorization. By the time the oil reaches the bottle, it may already be partially oxidized even before you cook with it.

The omega-6 issue matters separately. Western diets are already very high in omega-6 relative to omega-3; the ratio in most people runs 15:1 or higher, against a commonly cited optimal of somewhere around 4:1. Loading additional seed oil on top of that shifts the balance further. Whether this translates directly to inflammation in every individual is a complicated research question — but reducing seed oil intake is a low-cost, low-risk intervention with no real downside on keto.

A note on smoke points

Smoke point gets a lot of attention but it's not the whole story. An oil smoking is a sign of degradation, yes — but some oils are already degraded before they start smoking (certain seed oils). Saturated and monounsaturated fats are more stable at a given temperature than polyunsaturated fats at the same temperature, regardless of where their smoke point sits.

A rough practical guide:

  • High heat (searing, frying): tallow, lard, ghee, refined avocado oil
  • Medium heat (sautéing, roasting): butter, coconut oil, refined olive oil
  • Cold or low heat: extra virgin olive oil

Saturated fat on keto

The conventional warning about saturated fat and heart disease deserves context here. The concern is usually about LDL cholesterol — and keto does often raise LDL particle count, at least initially. What it does to LDL particle size (small, dense vs. large, buoyant) and to other markers (HDL, triglycerides, ApoB) varies by person. There is no simple "saturated fat is fine" or "saturated fat is dangerous" that applies universally.

Both things can be true — saturated fats can be appropriate cooking fats and still be worth tracking at the individual level.

MCT oil's specific role

Pure MCT oil (typically C8 caprylic acid, C10 capric acid, or a blend) converts to ketones faster than almost any other dietary fat. It's not a cooking oil — it has a low smoke point and breaks down under heat. It's added to coffee, smoothies, or dressings, or taken straight. It has a place as a fuel source and appetite tool, especially in the early weeks.

Building a fat-forward grocery list

In practice, a keto kitchen runs on a short list: butter or ghee for everyday cooking, olive oil for cold applications, avocado oil for high heat, and coconut oil where its flavor works. Oils labeled as vegetable, seed, or "refined" without a more specific plant name on the front are generally the category to skip. Cooking fats in a keto kitchen should be recognizable — an animal fat or a cold-pressed plant oil, not a product of industrial processing.
